Meal prep works best when you prepare building blocks instead of identical meals. In about an hour, you can make one protein, two vegetables, one carbohydrate and one sauce that can become several different lunches and dinners.
The 60-minute strategy
Start the oven and grain first. While they cook, season your protein and chop vegetables. Make the sauce last. This order keeps the kitchen moving without requiring several separate cooking sessions.
Protein: lemon paprika chicken
Meal-Prep Lemon Paprika Chicken
INGREDIENTS
- 600 g chicken breast
- 1 tbsp olive oil
- 1 tsp paprika
- ½ tsp garlic powder
- ½ lemon
- Salt and pepper
METHOD
- Slice chicken into even pieces.
- Toss with oil, paprika, garlic, lemon, salt and pepper.
- Bake at 210°C until cooked through.
- Cool and portion.
Vegetables: roasted tray
One-Tray Roasted Vegetables
INGREDIENTS
- 1 zucchini
- 2 carrots
- 1 bell pepper
- 1 red onion
- 1 tbsp olive oil
- Salt, pepper and oregano
METHOD
- Chop vegetables into similar sizes.
- Toss with oil and seasoning.
- Roast at 220°C for 20–25 minutes.
Carbohydrate: simple quinoa
Basic Fluffy Quinoa
INGREDIENTS
- 1 cup quinoa
- 2 cups water
- Pinch of salt
METHOD
- Rinse quinoa.
- Bring water and salt to a boil.
- Add quinoa, cover and simmer about 15 minutes.
- Rest 5 minutes, then fluff.
Sauce: lemon garlic yogurt
Three-Minute Yogurt Sauce
INGREDIENTS
- 150 g Greek yogurt
- 1 tbsp lemon juice
- ½ small garlic clove
- Salt and pepper
- 1–2 tsp water
METHOD
- Mix yogurt, lemon and grated garlic.
- Season and thin with water.
- Keep chilled in a covered container.
How to build three meals
Day one: chicken + quinoa + roasted vegetables + yogurt sauce. Day two: turn the same ingredients into a wrap with lettuce and cucumber. Day three: add the chicken and vegetables to a salad and change the dressing with lemon and herbs.
Storage and food safety
Cool cooked food promptly, refrigerate it in clean covered containers and follow your local food-safety guidance for storage times and temperatures. If you are unsure about a leftover, do not rely on smell alone.
Start by prepping two or three days rather than an entire week. You will quickly learn which ingredients you actually reach for.
